Short answer

Convert steps to distance with your average step length. Convert distance to time with walking pace. Then use body weight, time, and an activity-specific MET value to estimate calories.

The steps to calories calculator runs those stages and shows active calories separately from total calories. That last distinction explains many apparent disagreements between apps and watches.

A fixed claim such as “every step burns the same number of calories” skips the variables that do most of the work. It may be convenient, but it is not personal enough to deserve decimal-place confidence.

First, convert steps to distance

A step count does not reveal distance by itself. Someone with a 60 cm step and someone with an 80 cm step cover different ground over 10,000 steps.

Distance in kilometres = steps × step length in centimetres ÷ 100,000

You can estimate average step length by marking a normal walking route, taking 10 or 20 relaxed steps, and dividing the measured distance by the step count. Do not stretch your stride for the measurement. The goal is to describe your usual walk.

If you use a default step length, keep that uncertainty in mind. Height-based formulas can offer another approximation, but stride varies with speed, terrain, footwear, fatigue, and gait.

Next, estimate the walking time

Divide distance by speed to estimate duration. A 7.5 km walk at 5 km/h takes about 1.5 hours. The same distance at a slower pace takes longer.

The 2024 Adult Compendium of Physical Activities assigns MET values to specific walking speeds on a level, firm surface. It lists 2.8 MET at 2.0 to 2.4 mph, 3.8 MET at 2.8 to 3.4 mph, and 4.8 MET at 3.5 to 3.9 mph.

Those categories are useful references, not a claim that every minute of a real-world walk has one constant intensity. Crossings, hills, carrying a bag, pushing a stroller, and surface changes can all alter the effort.

Use weight, minutes, and MET

A standard MET-based equation estimates gross energy expenditure:

Total calorie estimate

MET × 3.5 × body weight in kilograms ÷ 200 × walking minutes

This produces total calories during the activity. Total includes the energy your body would have used during those minutes even if you had been resting.

To estimate active calories, replace MET with MET minus 1. The subtraction removes a one-MET resting allowance from the same duration:

Active calories = (MET - 1) × 3.5 × weight in kg ÷ 200 × minutes

Neither answer is inherently the correct label for every situation. What matters is knowing which one a calculator or device reports.

Worked example: 10,000 moderate steps

Suppose a person weighs 70 kg, takes 10,000 steps, has an average step length of 75 cm, and walks at about 3.1 mph.

  1. Distance: 10,000 × 75 ÷ 100,000 = 7.5 km.
  2. Time: 7.5 km ÷ 4.99 km/h = about 1.5 hours, or 90 minutes.
  3. Total calories: 3.8 × 3.5 × 70 ÷ 200 × 90 = about 419 calories.
  4. Active calories: 2.8 × 3.5 × 70 ÷ 200 × 90 = about 309 calories.

Both calorie values describe the same estimated walk. The roughly 110-calorie difference is the resting allowance during those 90 minutes. Change the body weight, step length, or pace and the result changes.

Why a watch can show another number

Fitness trackers can combine wrist acceleration, heart rate, age, body data, GPS, and their own equations. A phone may count steps only while you carry it. Treadmills and watches may disagree about distance. Some interfaces show active calories, while others lead with total calories.

The uncertainty is larger for calories than a clean-looking screen suggests. A systematic review of 158 publications reported that some brands measured steps accurately in laboratory settings, but no reviewed brand was accurate for energy expenditure. A separate review and meta-analysis of 60 studies found that energy-expenditure accuracy varied across activity types and devices.

That does not make your watch useless. Consistent step counts and repeated routes can still help describe a routine. It does mean a calorie display should be read as an estimate, especially when it is being used to change food intake.

Check whether your walking is already in TDEE

A TDEE calculator usually starts with resting energy and applies a broad activity multiplier. If you chose a multiplier that already represents your normal steps and workouts, adding a separate walking estimate can count the same movement twice.

Recent developer discussions around fitness tracking have surfaced this exact bug: a walking workout was added on top of calories already derived from the day's steps. The software example is useful because the accounting problem is the same for a personal spreadsheet.

Pick a consistent method. You might use a stable TDEE estimate that includes ordinary movement, while keeping walking calories as a separate comparison. If you use a mostly seated baseline and add specific activity, document the method and expect error in both parts. Do not switch methods day by day to produce the number you hoped to see.

A calorie estimate is also not an instruction to “earn” food or repay a meal. If tracking creates guilt, compensatory exercise, skipped meals, or binge and restrict cycles, step away and speak with a qualified clinician or registered dietitian.

Common questions

How many calories do 5,000 steps burn?

There is no universal answer. Put 5,000 into the calculator with your weight, step length, and pace. The result will be roughly half of the 10,000-step estimate only when those other inputs stay the same.

Are 10,000 steps always five miles?

No. At a 75 cm average step length, 10,000 steps are about 7.5 km or 4.66 miles. A shorter or longer step changes the distance.

Does walking faster always show more calories?

The MET value rises with pace, but the time required for a fixed distance falls. Both changes matter. A faster walk can have a higher calorie rate per minute without multiplying the total in the same proportion.

Should I trust active calories or total calories?

Use the definition that matches your question and keep it labeled. Active calories are easier to compare with an activity-only adjustment. Total calories describe all estimated energy used during the walk, including rest.
