The order matters. Macro percentages describe the share of energy from each nutrient. They do not describe the share of the food's weight, and they are not calculated by dividing one macro's grams by the total grams of all three.
Use calories as the bridge between percentages and grams
Protein, carbohydrate, and fat have different general energy values. Protein and carbohydrate are commonly estimated at 4 calories per gram. Fat is estimated at 9 calories per gram. That difference is why a 30% fat target has fewer grams than a 30% protein target.
- Convert the percentage to a decimal. For example, 30% becomes 0.30.
- Multiply the calorie target by that decimal to find calories from the macro.
- Divide protein or carbohydrate calories by 4. Divide fat calories by 9.
Run the formula separately for all three macros. If the plan allocates every calorie among protein, carbohydrate, and fat, the percentages should add to 100.
Worked example for a 2,200-calorie plan
Suppose a plan uses 25% protein, 45% carbohydrate, and 30% fat. The percentages total 100.
Protein receives 550 calories: 2,200 × 0.25. Divide 550 by 4 to get 137.5 grams of protein.
Carbohydrate receives 990 calories: 2,200 × 0.45. Divide 990 by 4 to get 247.5 grams of carbohydrate.
Fat receives 660 calories: 2,200 × 0.30. Divide 660 by 9 to get about 73.3 grams of fat.
The gram totals do not need to add to a meaningful percentage. The calorie shares are the comparison. Checking the math in reverse gives 550 + 990 + 660 = 2,200 calories.

Convert grams back into macro percentages
The reverse calculation starts by turning grams into calories. Multiply protein grams by 4, carbohydrate grams by 4, and fat grams by 9. Add the three calorie values. Then divide each value by the total.
For 120 grams of protein, 180 grams of carbohydrate, and 60 grams of fat:
- Protein: 120 × 4 = 480 calories
- Carbohydrate: 180 × 4 = 720 calories
- Fat: 60 × 9 = 540 calories
- Total: 1,740 estimated calories

Four mistakes explain most confusing results
- Using gram weight as the denominator. Fat has more estimated energy per gram, so gram shares and calorie shares are different.
- Forgetting to divide the percentage by 100. A 30% share is 0.30, not 30.
- Dividing fat calories by 4. The general conversion uses 9 calories per gram for fat.
- Expecting a perfect label match. Labels can differ from simple 4/4/9 math because of rounding, fiber, sugar alcohols, alcohol, and food-specific energy factors.

A calculator cannot choose the right percentages for you
Recent tracker discussions show why this distinction matters. People often ask why an app's pie chart looks different from the gram totals, or request absolute gram targets instead of percentages. Both are display and conversion questions. They do not establish that a particular 30 / 40 / 30 or 40 / 30 / 30 split is best.
Health Canada's Dietary Reference Intake table lists broad adult ranges of 45% to 65% of energy from carbohydrate, 10% to 35% from protein, and 20% to 35% from fat. These are population reference ranges for generally healthy people eating mixed diets, not a personalized ratio generator.
Protein also illustrates a limitation of percentage targets. The same protein percentage produces fewer grams at a low calorie target and more grams at a high target. Common macro percentage questions
Why are fat grams lower when the percentages are equal?
Fat is generally estimated at 9 calories per gram, compared with 4 for protein and carbohydrate. The same calorie share therefore needs fewer grams of fat.
Should macro percentages always add to 100?
They should total 100 when the plan assigns all calories to protein, carbohydrate, and fat. A logged day containing alcohol can have energy outside those three macro totals, so a tracker may display the day differently.
Can I use percentages without a calorie target?
No. A percentage alone does not produce grams. Thirty percent protein could mean 90 grams at one calorie target and 180 grams at another. You need the total calories to perform the conversion.
Should I round the gram results?
Rounding to a practical number is reasonable for general tracking. Food portions and labels already contain uncertainty, so a decimal place in a daily target does not make the underlying food log exact.
Do macro percentages determine weight loss or gain?
